Chapter 01 — First Principle

Calories decide the direction.

Every change in body weight, in either direction, traces back to a sustained gap between energy in and energy out. Macros are how we shape that gap into a body, a performance, and a life you actually want.

Protein, carbohydrate, and fat are the three macronutrients that supply energy. Each plays a different role beyond fuel — building tissue, powering training, stabilising hormones — but they all answer to the same arithmetic. Total calories steer the ship; macros decide what kind of ship you become.

The Hierarchy
Calories change your weight. Protein protects your muscle. Carbs fuel your training. Fats support your hormones, your sanity, and your adherence.
Chapter 02 — The Method

Four steps, in order.

We never set carbs first. Carbs are what fills the room after the load-bearing walls go up. Here is the order, every time.

Set the calorie target

Determined by goal — fat loss, recomposition, or muscle gain — and calibrated to body weight, training load, and lifestyle activity. → governs the direction of change

Set protein

Anchored to body weight and training demand. Protein is non-negotiable: it preserves lean tissue in a deficit and builds it in a surplus. → protects muscle, drives satiety

Set fat

Set high enough to support hormones and food enjoyment, low enough to leave room for the carbohydrate that fuels performance. → adherence, hormones, flavour

Carbs fill the rest

Whatever calories remain after protein and fat are accounted for go to carbohydrate. This is the lever for training, recovery, and energy. → fuel, performance, recovery
Chapter 03 — The Energy of Food

Three numbers run everything.

Each gram of macronutrient carries a fixed energy value, derived from over a century of bomb-calorimetry research and refined by the Atwater factors used in modern food science.

Fat is more than twice as energy-dense as the other two. That single fact dictates almost every shape a sensible meal plan can take.
Chapter 04 — The Formula

The math, made plain.

Once calories, protein, and fat are set, carbohydrate is no longer a guess — it is a calculation.

The Carbohydrate Equation
carbs_g = ( calories ( protein_g × 4 ) ( fat_g × 9 ) ) ÷ 4 whatever calories remain, divided by four

It looks bare on the page, but every term in that equation reflects a deliberate choice — a goal, a body, a training week. The formula does not decide for you. It just makes sure the numbers add up.

Chapter 05 — Starting Ranges

Where to begin.

These are the working ranges we use as a starting point, drawn from the body of evidence on protein turnover, hormone health, and performance fuelling.

These are starting points — not commandments. The right number for any individual is the one that produces the results, the energy, and the appetite they actually want. We adjust from here.

Chapter 06 — Reading the Signals

When the body talks, we listen.

A plan is only as good as the loop that adjusts it. Here is how we read the signals and what we change in response.

Weight is dropping fast and the gym feels heavy.

Increase carbohydrate first.
Two weeks of no progress on the scale or in the mirror.

Trim carbs or fat; protein stays.
Hunger is constant and intrusive.

Chapter 07 — The Weekly Audit

Five things to watch.

Once a week we check the same five readouts. Trends matter; daily noise does not.

Chapter 08 — Why The Plan

A plan you don't follow is not a plan.

The hardest part of nutrition has never been the math — it is doing it, every day, for months. Meal prep is how we remove the friction between knowing and eating.

Pillar 01

Precision, not estimation.

Every portion is weighed on calibrated scales before it leaves our kitchen. The macros on the label are the macros in the plan — within the same tolerance band used by clinical food research.

Pillar 02

Adherence is the real active ingredient.

The peer-reviewed literature is consistent: the diet that works is the one a person actually follows. We engineer for adherence by removing decisions, not adding willpower.

Pillar 03

Consistency compounds.

The body responds to averages, not to single meals. Eating to a known macro target six days a week, every week, is what produces the change a perfect Monday never will.

Pillar 04

Quality, sourced and repeatable.

Same suppliers, same standards, same techniques — week in, week out. Variability is the enemy of accurate macros, and we treat sourcing as part of the formula.
